Sleep Cycles and Stages Explained

Sleep isn't one thing you do for eight hours. It's a repeating sequence of four states — three non-REM stages plus REM — that your brain moves through roughly every 90 minutes, four to six times a night. Each does a different job, and the mix changes dramatically from first cycle to last.

The four sleep stages
Researchers score the night by brain waves, eye movement and muscle tone; durations below are from a mid-night adult cycle.

A cycle runs N1 → N2 → N3 → back up through N2 → REM, then repeats. Brief awakenings between cycles are normal — most adults have several and remember none.
The 90-minute cycle, and how it shifts
Ninety minutes is an average: real cycles run roughly 70 to 120 minutes and vary — between people and within one night; the first is typically shortest. What changes most is composition: the first third of the night is deep-sleep heavy — N3 dominates cycles one and two, REM runs about ten minutes. By the fourth or fifth cycle N3 has often disappeared and REM stretches toward 45–60 minutes, why you dream most vividly before waking.

Why waking mid-cycle feels awful
Sleep inertia — the heavy fog after waking — is worst when an alarm pulls you out of N3. It can last half an hour, reaction time and decisions genuinely impaired — sometimes worse than a night of no sleep. Treat it as a heuristic: cycles aren't precisely 90 minutes, you don't sleep the instant the light goes off, and a broken night scrambles the arithmetic. Total sleep beats clever timing — six hours in four neat cycles is worse than seven and a half ending mid-cycle. Use it to pick between two realistic bedtimes, never as a reason to stay up later.
What disrupts your sleep architecture
Eight hours in bed can still yield a poor mix of stages. The usual culprits:
- Alcohol — front-loads deep sleep, then suppresses REM and fragments the second half. A nightcap buys the first cycle and taxes the last three.
- Caffeine — a five-hour half-life means an afternoon coffee is still active at midnight, cutting deep sleep even when you drop off fine.
- Late heavy meals and hard evening exercise — both raise core temperature, whose drop helps trigger deep sleep.
- An irregular schedule — the deep-sleep-first pattern needs your clock aligned with your actual bedtime.
- Untreated sleep apnea — repeated breathing interruptions pull you out of deep sleep and REM all night: nine hours in bed, almost no restorative sleep. Worth knowing the signs.

Tracking cycles honestly: what a diary can and can't tell you
The part most articles skip: you cannot measure your own sleep stages without an EEG. Wearables estimate stages from movement and heart rate — total sleep time comes out reasonably well, but stage accuracy, deep sleep especially, is limited. "1h 12m deep sleep" on a wrist is an inference, not a measurement.

Usually a good sign. The night's last cycles are REM-heavy and light, and your body clock is already raising core temperature and cortisol ahead of waking. Consistently waking a few minutes early and feeling fine generally means bedtime and sleep need are well matched.
