The idea is simple. Your brain moves through sleep cycles of roughly 90 minutes, and waking at the end of one — in light sleep — feels far better than being pulled out of the middle. Fix your wake time, count back in 90-minute blocks, add 15 minutes for falling asleep: that's your bedtime.
Below: tables for common alarm times, plus what most calculators leave out — cycle length is an average, and total sleep matters more than clever timing. Start with the numbers; let two weeks of your own records pick the winner.
How the calculation works
Three ingredients, only one of them precise:
- Your wake time — the alarm you can't move.
- Cycle length. The standard estimate is 90 minutes; real cycles run roughly 70–120 and vary within a night.
- Sleep latency — how long you take to fall asleep. Healthy is 10–20 minutes; the tables assume 15.
So: bedtime = wake time − (90 minutes × cycles) − 15 minutes. Five cycles is 7.5 hours, six is 9 — both inside the recommended 7–9 hour adult range. Four cycles is 6 hours, short for almost everyone — a last resort, not a plan.

It reads both ways: in bed and choosing an alarm, add 15 minutes plus 7½ or 9 hours to now.

Why the 90-minute number isn't exact
Every calculator uses 90 minutes — the population average. Yours may run nearer 75 or 110, cycles lengthen through the night, and normal awakenings plus a latency that shifts with stress and caffeine drift the math by twenty or thirty minutes. In practice:
- Never trade total sleep for cycle alignment. Staying up 45 minutes so the math lands on a whole cycle loses real sleep to a rounding error.
- Use it to break a tie between two plausible bedtimes.
- Expect to adjust. If 7½ hours consistently leaves you groggy but 8 flat feels fine, your cycles aren't 90 minutes. Your experience beats the formula.
- Consistency outranks precision. The same bedtime every night, weekends included, does more for 7 am than any calculation.
Sleep inertia — the fog after a badly timed alarm — is real and can last half an hour, so the idea is sound. The decimal-place confidence isn't.
Making a new bedtime actually stick
Most people don't fail at knowing their bedtime; they fail at reaching it. What reliably helps:
- Move in 15-minute steps. An hour earlier in one night means an hour lying awake. Hold each step three or four nights.
- Anchor the wake time first. Morning light sets your body clock far more strongly than lamp-off time. Fix the wake time, every day, and the bedtime tends to follow.
- Set the reminder for the wind-down, not the bedtime. A prompt 30–45 minutes before lights out changes behavior; one at bedtime just tells you you're late.

- Don't lie in bed frustrated. Still awake after about 20 minutes? Get up, do something dull in dim light, return when sleepy.
